Does creatine cause bloating? What's happening and how long it lasts

A person holding their upper stomach, the spot where creatine bloating from large single doses is usually felt

Short version: Creatine bloating is real for some people, but it is usually two different things. One is a quick gain of water in your muscles in the first week. The other is an upset stomach from taking too much at once. In a trial of 59 athletes, one 10 g dose caused diarrhea in 55.6% of them. Two 5 g doses dropped that to 28.6%.

  • Water bloat: mostly a loading-phase thing. It settles within a few weeks.
  • Gut bloat: tied to big single doses. Smaller doses usually fix it.
  • Not permanent: muscle creatine falls back to normal about 30 days after you stop.

You read that creatine is one of the best-studied supplements around. Then a friend says it made her feel like a balloon.

Both can be true. How you take creatine changes how your body feels on it.

This guide splits "bloating" into its two real causes. Then it covers how long each one lasts and what to change.

Does creatine cause bloating?

It can, but not for most people at the usual dose. When it happens, the dose is usually the reason.

The International Society of Sports Nutrition reviewed the safety research in 2017. It found that in well-controlled studies, creatine did not raise the rate of gastrointestinal upset. See Kreider et al. (JISSN, 2017).

The same review named one side effect that shows up again and again: weight gain, mostly from water, during the first days.

So "bloating" on creatine tends to mean one of two things. It helps to know which one you have.

Two kinds of creatine bloating

Gut bloating Water bloating
How it feels Gassy, crampy, loose stools, an upset stomach Heavier, fuller, a small jump on the scale
When it starts Within hours of a dose Over the first few days
Main trigger 10 g or more in one serving A loading phase of about 20 g a day
How long it lasts Usually eases once you cut the dose Mostly the first week or so of loading
Best fix Smaller doses, taken with food Skip loading, take 3 to 5 g a day

Does creatine bloat your stomach?

Big doses can. Small ones rarely do, according to the best trial we have.

Researchers gave 59 top-level soccer players creatine or a placebo for 28 days. One group took 10 g once a day. Another took the same 10 g as two 5 g doses. See Ostojic and Ahmetovic (Res Sports Med, 2008).

  • One 10 g dose: 55.6% reported diarrhea.
  • Two 5 g doses: 28.6% reported diarrhea.
  • Placebo: 35.0% reported diarrhea.

The split-dose group had no more gut trouble than the placebo group. The single big dose was the problem.

A 2021 expert review gives the same advice. During loading, keep each serving to 10 g or less, since larger servings "may potentially lead to gastrointestinal distress." See Antonio et al. (JISSN, 2021).

One limit: the soccer trial was in men. We found no trial that measured creatine and stomach bloating in women alone.

Does creatine cause water retention?

Yes, at first, and mostly with loading. That water goes into muscle.

A loading phase of 20 g a day for 5 to 7 days "typically results in a 1-3 kg increase in body mass, mostly attributable to net body water retention," the 2021 review says. That is about 2 to 7 pounds.

A 2003 trial tested 16 women and 16 men who lift weights. Each person had a week of 25 g daily, followed by three weeks at 5 g daily. Their body water rose, yet the share held inside cells versus outside them stayed the same. See Powers et al. (J Athl Train, 2003).

In plain terms, the water followed the creatine into muscle. It did not pool under the skin.

How long does creatine bloating last?

It depends on which kind you have.

  • Gut bloating: it tracks the dose, not the calendar. In the soccer trial, split 5 g doses matched placebo. It tends to ease once you shrink the serving.
  • Water bloating: it is mainly a first-week effect of loading. The 2021 review calls water retention "the most common adverse effect," mostly "in the early stages (first several days)."

Low doses may skip the water gain almost entirely. In a 6-week trial, 20 young adults took about 2.3 g a day or a placebo. Body weight and total body water did not change in either group. See Rawson et al. (Nutrition, 2011).

For the scale side, our creatine weight gain timeline walks through it week by week.

Is creatine bloating permanent?

No. When you stop, your muscles slowly lose the extra creatine and the water it holds.

In a classic study, muscle creatine rose about 20% after loading. Without more creatine, it drifted back down. Thirty days after stopping, levels were no different from before. See Hultman et al. (J Appl Physiol, 1996).

That study was in men, and it tracked muscle creatine, not bloating itself. Still, it is the best guide to how long the effect lingers.

Does creatine bloat everyone?

No. Plenty of people feel nothing at 3 to 5 g a day.

The people most likely to notice bloating:

  • Anyone doing a loading phase of 20 g or more a day.
  • Anyone taking 10 g or more in one serving.
  • Anyone whose product adds other gut-active ingredients.

That last one matters for gummies and drink mixes. Many sugar-free products use sugar alcohols such as sorbitol or maltitol. A systematic review found these can cause dose-related gas, belly discomfort, and loose stools. See Lenhart and Chey (Adv Nutr, 2017).

So if one product bloats you and another does not, check the label for those extras before you blame the creatine.

Is it bloating or weight gain?

Here is a quick way to tell them apart.

  • Bloating comes and goes. Your belly feels tight after a dose or a meal, then settles.
  • Water weight stays put on the scale for a while, often 1 to 3 kg during loading. Your stomach feels normal.
  • Fat gain is not a creatine effect. The 2021 review concluded that creatine does not increase fat mass.

Still unsure? Measure your waist at the same time each morning for a week. True gut bloating swings from day to day.

How to avoid bloating on creatine

  1. Skip the loading phase. 3 g a day for 28 days raised muscle creatine as much as 20 g a day for 6 days, per the Hultman study. It just took longer.
  2. Keep each serving small. 5 g or less at a time is gentler than one big dose.
  3. Take it with a meal. Some people find it sits better that way.
  4. Mix powder fully. Stir it into enough liquid, and drink it soon after.
  5. Read the full label. Watch for sugar alcohols and other add-ins.
  6. Keep drinking water. The 2021 review found creatine does not cause dehydration.

Frequently asked questions

Does creatine cause bloating?

Sometimes. Large single doses can upset your stomach, and loading can add water weight in the first week. At 3 to 5 g a day, most people feel little or nothing.

Does creatine bloat your face?

We know of no study that tested it. The extra water from creatine ends up mainly in muscle, so a salty dinner or your period is a more likely reason your face looks puffy.

Does creatine bloat your stomach?

It can if you take 10 g or more at once. In one trial, splitting 10 g into two 5 g doses cut diarrhea from 55.6% to 28.6%, below placebo.

How long does creatine bloating last?

Gut bloating usually eases once you shrink the dose. Water gain is mostly a first-week effect of loading, and low daily doses may avoid it.

Is creatine bloating permanent?

No. In one study, muscle creatine was back to normal 30 days after people stopped taking it.

Does creatine bloat everyone?

No. Bloating is most common with loading phases, big single servings, or products with added sugar alcohols.

Is it bloating or weight gain?

Bloating comes and goes with doses or meals. Creatine weight gain is mostly water in muscle, about 1 to 3 kg during loading, and it stays steady.

Does creatine cause water retention?

Yes, mainly during loading. That water moves into muscle cells, and one trial found the split between water inside and outside cells did not change.

How do you avoid bloating on creatine?

Skip loading, take 3 to 5 g a day, keep each serving small, take it with food, and check the label for sugar alcohols.
